What is BMR? Basal Metabolic Rate Explained
Basal Metabolic Rate (BMR) is the number of calories your body requires to perform its most basic, life-sustaining functions when in a state of complete rest — lying still in a temperature-controlled environment, after a full night’s sleep, and in a post-absorptive state (after 12 hours without food). These functions include breathing, blood circulation, cellular repair, hormone production, and maintaining body temperature.
Your BMR represents approximately 60–70% of your total daily calorie expenditure. Even if you stayed in bed all day without moving, your body would still burn calories equal to your BMR to keep you alive. The remaining 30–40% comes from physical activity (exercise and movement) and the thermic effect of food (calories used to digest what you eat).
Understanding your BMR is the foundation of any science-based approach to weight management. Whether your goal is weight loss, weight maintenance, or building muscle, accurate knowledge of your BMR enables you to calculate exactly how many calories you need — eliminating the guesswork that causes most diet plans to fail.
BMR vs RMR — What is the Difference?
You may encounter both “Basal Metabolic Rate (BMR)” and “Resting Metabolic Rate (RMR)” — they are closely related but technically different. BMR is measured under strict laboratory conditions (fasting state, complete rest, thermoneutral environment). RMR is measured under less strict conditions and is typically 10–20% higher than BMR. In practical terms, the two are often used interchangeably, and most online “BMR calculators” (including this one) actually calculate RMR. The difference is minor for practical nutrition planning.
BMR Formulas – Mifflin-St Jeor, Harris-Benedict & Katch-McArdle
Three formulas are widely used to estimate BMR. Each has different strengths and is best suited to different populations. Our calculator shows all three simultaneously so you can compare.
1. Mifflin-St Jeor Equation (1990) – Most Recommended
Women: BMR = (10 × weight kg) + (6.25 × height cm) – (5 × age) – 161
Example (30-year-old male, 70 kg, 170 cm):
BMR = (10 × 70) + (6.25 × 170) – (5 × 30) + 5 = 700 + 1062.5 – 150 + 5 = 1,617.5 kcal/day
Imperial conversion: weight (lbs × 0.453592 = kg), height (inches × 2.54 = cm)
The Mifflin-St Jeor equation was developed in 1990 from a study of 498 participants and is endorsed by the Academy of Nutrition and Dietetics as the most accurate predictive formula for most non-obese and obese adults. Multiple validation studies show it predicts actual measured RMR within 10% for approximately 82% of the general population.
2. Harris-Benedict Equation (Revised by Roza & Shizgal, 1984)
Women: BMR = 447.593 + (9.247 × weight kg) + (3.098 × height cm) – (4.330 × age)
Same example (30-year-old male, 70 kg, 170 cm):
BMR = 88.362 + (13.397 × 70) + (4.799 × 170) – (5.677 × 30)
= 88.362 + 937.79 + 815.83 – 170.31 = 1,671.7 kcal/day
The original Harris-Benedict equation (1919) was one of the earliest scientific BMR formulas. The revised 1984 version by Roza and Shizgal improved accuracy using updated data. It tends to slightly overestimate BMR in obese individuals and slightly underestimate in very lean, muscular individuals. Still widely used in clinical settings worldwide.
3. Katch-McArdle Formula (Lean Body Mass-Based)
Lean Body Mass = Total Weight × (1 – Body Fat%/100)
Example (70 kg, 20% body fat):
Lean Body Mass = 70 × (1 – 0.20) = 70 × 0.80 = 56 kg
BMR = 370 + (21.6 × 56) = 370 + 1209.6 = 1,579.6 kcal/day

The Katch-McArdle formula is unique because it does not use gender as a variable — it uses lean body mass directly. Since muscle mass is the primary driver of metabolic rate (muscle burns ~13 kcal/kg/day at rest vs. fat at ~4.5 kcal/kg/day), this formula can be more accurate for athletes, bodybuilders, and lean individuals whose body composition differs significantly from the average population used to derive the other formulas.
BMR vs TDEE – Key Differences
While BMR tells you what your body burns at rest, TDEE (Total Daily Energy Expenditure) is the number you actually need for weight management — it accounts for all daily movement and activity.
Activity Factors:
1.2 — Sedentary (desk job, no intentional exercise)
1.375 — Lightly Active (light exercise or sports 1–3 days/week)

Factors That Affect Your BMR
1. Muscle Mass – The Biggest Driver
Muscle tissue is metabolically expensive — each kilogram of muscle burns approximately 13 kcal/day at rest, compared to just 4.5 kcal/day for fat tissue. This is why individuals with higher muscle mass have a higher BMR even at the same body weight. Strength training is the most effective long-term strategy for increasing BMR — each additional kg of muscle adds ~13 kcal to your daily BMR.
2. Age – BMR Declines Gradually
BMR decreases by approximately 1–2% per decade after age 30, primarily due to age-related loss of muscle mass (sarcopenia) and hormonal changes. A 50-year-old typically has a BMR 10–15% lower than their 25-year-old self at the same weight. This is why maintaining resistance training and protein intake becomes increasingly important with age.
3. Sex Differences
Males generally have a 5–15% higher BMR than females of similar age, height, and weight, primarily because males typically have greater muscle mass and lower body fat percentage. Hormonal differences (testosterone promotes muscle maintenance; estrogen is associated with higher fat storage) also contribute to this difference.
4. Hormones – Thyroid, Insulin, Cortisol
Thyroid hormones (T3 and T4) are the primary regulators of metabolic rate. Hyperthyroidism increases BMR significantly; hypothyroidism decreases it. Conditions like PCOS, Cushing’s syndrome, and insulin resistance can also affect BMR. If you suspect hormonal issues, consult an endocrinologist — a calculated BMR may not reflect your actual metabolic rate if you have an underlying hormonal condition.
5. Temperature and Climate
In very cold climates, the body increases metabolic rate to maintain core temperature — a process called cold-induced thermogenesis. Similarly, fever increases BMR by approximately 7% per degree Celsius of elevated temperature. People living in consistently cold climates may have a slightly elevated baseline BMR.
6. Genetics
Studies of identical twins suggest that genetic factors account for approximately 40–80% of the variation in BMR between individuals after controlling for body composition. This explains why some people can “eat anything” without gaining weight while others gain weight easily on the same diet — true metabolic rate differences, not just willpower differences.
How to Use Your BMR to Reach Your Goals
Step 1: Calculate Your Accurate BMR
Use the calculator above. For the most accurate result: use your current weight (not goal weight), measure height accurately, and enter your actual activity level honestly — most people overestimate their activity level. “Lightly active” means structured exercise 1–3 days/week, not daily walking or household chores.
Step 2: Calculate Your TDEE
Multiply your BMR by the appropriate activity factor. This gives you your maintenance calories — the amount you need to eat to maintain your current weight. This is your anchor number for all goal-setting.
Step 3: Set Your Calorie Target Based on Goal
- Weight loss: TDEE minus 300–500 kcal/day for safe, sustainable fat loss (0.3–0.5 kg/week). Avoid deficits larger than 700–1,000 kcal/day as they increase muscle loss and metabolic adaptation.
- Weight maintenance: Eat at TDEE. Monitor for 2–4 weeks and adjust ±100 kcal based on actual weight trend.
- Muscle building: TDEE plus 200–400 kcal/day (lean bulk) with adequate protein (1.6–2.2 g/kg body weight). Larger surpluses primarily add fat, not muscle.
Step 4: Track and Adjust Every 4–6 Weeks
As you lose or gain weight, your BMR changes (lower weight = lower BMR). Recalculate every 4–6 weeks or whenever your weight changes by more than 5 kg. The TDEE estimate from any formula also has a ±10–15% individual error margin — use your actual body weight trend to verify and fine-tune your calorie intake.
